After pushing your limits in training, recovery isn’t just a luxury, it’s a necessity. The 30/30 Training Protocol is designed to bring structure, intention, and effectiveness to your cool-down and flexibility work. This series of exercises helps you transition from high intensity to deep recovery, using breath-guided muscle engagement and relaxation to restore mobility and reduce tension. Whether you’re winding down after a tough session or dedicating a day to recovery, this protocol ensures your body gets what it needs to repair, reset, and come back stronger.

Instructions

  • Review the instructional videos on Firefighter Peak Performance’s YouTube channel as needed to perform exercises properly
  • During the first 30-second interval, actively contract the target muscle group on your inhale (5-second count) and relax the muscles under tension on the exhale (5-second count)
  • Repeat this cycle of contract and relax for the full 30 seconds
  • During the next 30-second interval, focus on complete relaxation of the target muscle group
  • Stay below the edges of discomfort and release a little deeper into your end range with each exhale as the tissues relax into resting length
  • Perform the flexibility/recovery circuit at least once to cool down on training days, and three times on recovery days. Spend more time on your flexibility in general as needed

You may be tempted to spend less time on this, or to skip these days entirely. It’s important to remember that “no intensity” training is a critical component to aiding recovery, preventing injury, and optimizing performance.
